C4 is a popular pre-workout supplement that combines several ingredients commonly promoted to increase energy, improve endurance, and enhance exercise performance. But how well do these ingredients actually work? Let’s look at the scientific evidence behind each one and see whether they’re likely to make a meaningful difference in your workouts.

Ingredients of Cellucor C4 Pre-Workout

Beta-Alanine

Beta-alanine is an amino acid that’s naturally found in foods such as meat.

Among the ingredients in C4, beta-alanine has some of the strongest scientific support. Research shows it can improve performance during high-intensity exercise that lasts about one to four minutes. This includes activities like weightlifting, CrossFit, middle-distance running, and swimming.

It works by helping your muscles buffer the acid that builds up during intense exercise. As a result, your muscles fatigue more slowly, allowing you to perform a few extra repetitions or maintain a high level of effort for longer.

However, beta-alanine is much less useful for short, explosive activities that last under a minute, such as powerlifting or sprinting, because there isn’t enough acid buildup for it to have much effect.

It’s also important to know that beta-alanine doesn’t work immediately. Most studies find the greatest benefits after taking it consistently for at least four weeks, typically at doses of 5 to 6 grams per day. Smaller doses may still provide modest improvements, but the effects are generally less noticeable.

Research also suggests beta-alanine may help older adults by increasing exercise capacity and delaying fatigue compared with a placebo.

L-Citrulline

L-citrulline is a naturally occurring amino acid found in foods like watermelon.

Research suggests that taking L-citrulline before resistance exercise may slightly reduce muscle fatigue and soreness. Some studies have also found that it can help people perform a few extra repetitions before reaching muscle failure.

That said, the benefits appear to be fairly modest. Clinical trials have not shown that L-citrulline increases muscle strength or leads to greater gains in lean muscle mass compared with a placebo.

L-Arginine

L-arginine is another amino acid that’s naturally found in foods such as red meat, chicken, fish, and dairy products.

Some studies suggest L-arginine can slightly improve blood flow and oxygen delivery to working muscles. However, these small physiological changes don’t consistently translate into better exercise performance.

For example, research in trained cyclists has generally found no meaningful improvement in endurance or overall athletic performance. Studies also show that L-arginine does not appear to improve muscle recovery after exercise or increase lower-body strength and physical function in older adults.

Overall, L-arginine may provide some cardiovascular benefits, such as modest improvements in blood flow or slight reductions in blood pressure. However, the current evidence suggests these effects don’t reliably improve workouts. If it offers any exercise benefit, it appears to be more helpful for endurance activities like running or swimming than for anaerobic exercises such as sprinting or weightlifting.

Bioactive Lentil Peptides

PeptiPump is a concentrated lentil protein hydrolysate, meaning the lentil proteins have been broken down into smaller fragments called bioactive peptides.

This ingredient is marketed as a way to increase blood flow and improve exercise performance. However, despite these claims, there are currently no high-quality human clinical trials showing that PeptiPump or other lentil protein hydrolysates improve athletic performance or workout results. Based on the available evidence, there’s no reliable reason to expect this ingredient to provide meaningful benefits in a pre-workout supplement.

Creatine Nitrate

Cellucor C4 uses creatine nitrate, a different form of creatine than the one found in most supplements. The vast majority of creatine products contain creatine monohydrate, which is by far the most researched form. Creatine is naturally found in foods like meat and helps your muscles produce energy during short, high-intensity exercise.

Decades of research show that creatine monohydrate can increase strength, power, muscle mass, and overall performance during high-intensity training.

Creatine nitrate is different because the creatine is attached to a nitrate molecule. In theory, this combination could offer two benefits. The nitrate may increase nitric oxide production, improving blood flow and oxygen delivery to your muscles, while the creatine supports energy production. Manufacturers also claim that creatine nitrate dissolves better and may be absorbed more efficiently than creatine monohydrate.

There is some research supporting parts of these claims. For example, nitrate supplements have been shown to slightly reduce the amount of oxygen your body needs during exercise. One small study also found that creatine nitrate increased muscle creatine levels slightly more than the same dose of creatine monohydrate.

However, these findings haven’t translated into better workout performance or greater muscle growth. Nearly all of the research showing that creatine improves strength, power, muscle growth, and athletic performance has been conducted using creatine monohydrate, not creatine nitrate. Based on the evidence available so far, both forms appear to provide very similar exercise benefits.

Caffeine

Caffeine is probably the most effective ingredient in Cellucor C4. It increases alertness, reduces fatigue, and has consistently been shown to improve exercise performance, making it one of the best-supported pre-workout ingredients available.

One scoop of C4 contains about 200 milligrams of caffeine, which is roughly the same amount as two cups of coffee.

The FDA recommends that healthy adults consume no more than 400 milligrams of caffeine per day. Since two scoops of C4 already reach that limit, you should avoid combining it with other high-caffeine products, such as energy drinks or large amounts of coffee.

Huperzine A

Huperzine A is included in many pre-workout supplements because it’s marketed as a nootropic that can improve focus and mental performance during exercise.

Some studies have found that it may improve memory and cognitive function in people with Alzheimer’s disease. However, those results don’t necessarily apply to healthy adults.

In healthy people, the evidence is much less convincing. Clinical studies have found little to no meaningful improvement in memory, attention, or overall cognitive performance.

B Vitamins and Choline

Cellucor C4 also contains several B vitamins and choline. These nutrients are essential for overall health and help support normal energy metabolism and muscle function.

However, that doesn’t mean taking more than you need will improve your workouts. Research shows that supplements such as vitamin B12 and folic acid do not increase strength or athletic performance in healthy people who aren’t deficient in these nutrients.

Is Cellucor C4 Pre-Workout Effective?

Overall, Cellucor C4 is a reasonably effective pre-workout, but most of its benefits come from just a few well-supported ingredients.

The caffeine is likely responsible for most of the noticeable boost in energy and workout performance. Beta-alanine and L-citrulline have some evidence showing they can reduce fatigue and modestly improve resistance training performance. Creatine also has strong scientific support for increasing strength, power, and long-term muscle gains, although most of that evidence comes from creatine monohydrate, not creatine nitrate.

The biggest drawback is the dosing. One scoop provides relatively small amounts of several key ingredients. To match the doses commonly used in clinical studies, you’d likely need to take at least two scoops. Unfortunately, that also doubles your caffeine intake to 400 milligrams, which is the recommended daily limit for healthy adults and may be more caffeine than many people can comfortably tolerate.

Beyond those core ingredients, most of the remaining compounds either lack strong evidence that they improve exercise performance or are included in amounts that are likely too low to provide meaningful benefits.

Rating it by cost, I’m giving it a C. Most of its benefits can be replicated with a few inexpensive standalone supplements.

Rating it for safety, I’m giving it a C. The formula itself is generally safe for healthy adults, but the caffeine content makes it easy to reach the recommended daily limit.

Overall rating, I’m giving a C. It can be an effective pre-workout, but the lower-than-ideal doses of several key ingredients, combined with a number of ingredients that add little proven benefit, make it hard to recommend over a simpler, less expensive supplement stack built around ingredients that actually have strong clinical evidence.
